Embrace the Challenge: Murph 2023 with Fit 901
Memorial Day isn’t just a day off; it’s a solemn occasion to honor the brave men and women who made the ultimate sacrifice for our freedom. For many in the fitness community, and certainly here at Fit 901, it has also become synonymous with one of the most demanding and meaningful workouts of the year: The Murph Challenge.
As Murph 2023 approaches, the air at Fit 901 is already buzzing with anticipation. Whether you’re a seasoned veteran of this grueling workout or considering tackling it for the very first time, this post will guide you through everything you need to know to prepare, perform, and honor the legacy behind this incredible feat of endurance and strength.
What is The Murph Challenge? A Legacy of Heroism and Grit
The Murph Challenge is more than just a workout; it’s a tribute to a true American hero, Lieutenant Michael P. Murphy (SEAL). Lt. Murphy was awarded the Medal of Honor posthumously for his actions during Operation Red Wing in Afghanistan on June 28, 2005. His incredible bravery and self-sacrifice continue to inspire millions.
The workout itself was one of Lt. Murphy’s favorites, often referred to as “Body Armor.” It consists of:
- 1-mile run
- 100 pull-ups
- 200 push-ups
- 300 squats
- 1-mile run
And for those truly committed to emulating Lt. Murphy’s training, the entire workout is performed while wearing a 20-pound weighted vest. It’s a test of physical and mental fortitude designed to push participants to their limits, all while remembering the sacrifices made by our servicemen and women.
Why Participate in Murph 2023?
The reasons to take on the Murph Challenge are as varied as the individuals who attempt it, but they all converge on a powerful blend of personal growth and profound respect.
Honoring a Hero and a Cause
At its core, Murph is about remembrance. By pushing our bodies and minds, we symbolically share a fraction of the burden and sacrifice that Lt. Murphy and countless others have borne. It’s a tangible way to express gratitude and keep their memory alive, ensuring their heroism is never forgotten.
A Supreme Physical Test
Murph is a comprehensive full-body workout that challenges every aspect of your fitness. It demands cardiovascular endurance, muscular strength, and incredible stamina. Completing it is a testament to your physical capabilities and a benchmark of your progress.
Building Mental Fortitude
Beyond the physical, Murph is a profound mental battle. The sheer volume of reps and the sustained effort required will inevitably lead to moments of doubt and discomfort. Overcoming these mental hurdles, pushing through the pain, and refusing to quit builds unparalleled mental resilience that translates into all areas of life.
The Power of Community and Camaraderie
One of the most beautiful aspects of Murph is the shared experience. At Fit 901, our community rallies together, cheering each other on, sharing strategies, and celebrating every completed rep. There’s an incredible bond forged in shared struggle and triumph, making the journey as meaningful as the destination.
Personal Achievement and Growth
Finishing Murph, especially for the first time, delivers an immense sense of accomplishment. It proves to yourself that you are capable of more than you thought possible, fostering self-belief and inspiring future challenges.

Training for Murph 2023: Your Road to Success
Murph is not a workout you just “wing.” It requires thoughtful preparation. Here’s how Fit 901 recommends you train:
Build Your Running Foundation
The two 1-mile runs bookending the workout are crucial. Incorporate regular running into your routine, focusing on both endurance and pace.
- Longer Runs: Build up to 3-5 mile runs at a comfortable pace.
- Interval Training: Practice running at a slightly faster pace for shorter distances (e.g., 400m repeats) to improve speed and stamina.
- Brick Workouts: Practice running immediately after a strength session to simulate Murph’s structure.
Master Bodyweight Strength
The sheer volume of pull-ups, push-ups, and squats is where most people struggle. Focus on consistency and progressive overload.
- Pull-Ups:
- Beginners: Start with assisted pull-ups (bands), negative pull-ups, or inverted rows to build strength.
- Intermediates/Advanced: Work on increasing your max reps and incorporating different grip variations.
- Frequency: Aim for 2-3 pull-up focused sessions per week.
- Push-Ups:
- Beginners: Elevate your hands (incline push-ups), do knee push-ups, or focus on perfect form with fewer reps.
- Intermediates/Advanced: Increase reps, practice hand-release push-ups, or add a slight pause at the bottom.
- Frequency: Can be done more frequently, 3-4 times a week.
- Squats:
- Air Squats: Focus on depth and form. Practice high-volume sets.
- Goblet Squats/Front Squats: Incorporate weighted squats to build leg and core strength, which will make air squats feel easier.
- Frequency: 2-3 times a week.
Consider the Weighted Vest (If Applicable)
If you plan to wear a 20lb vest, gradually introduce it into your training. Start with shorter runs or fewer reps with the vest, slowly building up duration and volume. Do not jump straight into a full Murph with a vest if you haven’t trained with it.
Nutrition, Hydration, and Recovery
Your body needs proper fuel and rest to perform and recover. Focus on a balanced diet, consistent hydration, and adequate sleep, especially in the weeks leading up to Murph.
Scaling is Smart, Not Weak
Murph is designed to be challenging. If you can’t do 100 pull-ups unassisted, that’s perfectly fine! The goal is
